How to calculate macros for weight loss
How to calculate macros for weight loss
Calculate protein, carbohydrate and fat grams for weight loss with an example and medical considerations.

What are macros?
Macronutrients are protein, carbohydrate and fat. Protein and carbohydrate provide about 4 calories per gram, while fat provides about 9. Alcohol provides 7 calories per gram but is not an essential nutrient. A macro plan converts a calorie target into grams of each nutrient.
There is no single ideal ratio for weight loss. Total energy, adequate protein, food quality, medical conditions and adherence matter more than chasing a universal percentage.
A practical calculation method
- Estimate maintenance energy using clinical history and a validated equation or measured data.
- Choose a moderate calorie deficit appropriate to health and desired rate.
- Set individualized protein first to support lean mass.
- Set a minimum appropriate fat intake and prioritize unsaturated fats.
- Use remaining calories for carbohydrate: subtract protein and fat calories, then divide by four.
- Review progress, hunger, strength, glucose and adherence and adjust.
Illustrative example—not a prescription
| Step | Illustration |
|---|---|
| Daily target | 1,600 calories |
| Protein | 120 g × 4 = 480 calories |
| Fat | 55 g × 9 = 495 calories |
| Remaining for carbohydrate | 1,600 − 480 − 495 = 625 calories |
| Carbohydrate | 625 ÷ 4 ≈ 156 g |
When macros need adjustment
- Kidney or liver disease
- Diabetes treated with insulin or sulfonylureas
- Pregnancy or breastfeeding
- Older age, frailty or sarcopenia
- Eating disorders
- High-volume endurance training
- GLP-1 treatment with reduced food tolerance
Food quality still matters
Two plans with identical macros can differ greatly in fiber, vitamins, sodium and fullness. Build macros from lean proteins, vegetables, fruit, legumes, whole grains and appropriate unsaturated fats rather than using numbers to justify a highly processed diet.
How W8MD can help
W8MD can calculate calorie and protein goals using weight history, body composition, kidney status, activity and medication plan. Targets are adjusted during GLP-1 treatment or rapid loss to protect hydration, bowel function and muscle.
Frequently asked questions
Should macros be percentages or grams?
Grams are usually more actionable, especially for protein; percentages can hide inadequate protein at low calories.
Do I need to track forever?
No. Short-term tracking can teach portions, and many patients transition to plate or meal-pattern methods.
Are net carbs the same as total carbs?
No. Definitions vary, and diabetes planning commonly uses total carbohydrate unless the care team advises otherwise.
